Optimal Recovery After Cycling: The Ride Doesn’t End When You Park Your Bike

For cyclists, recovery starts on the bike and continues after the computer has stopped.

  • Fueling during the ride affects how large an energy and fluid deficit needs to be restored afterwards.

The bike has been put away. The activity has been uploaded. And if it was a good ride, there may even have been room for a coffee.

But your body is not finished just because the bike computer has stopped.

After a long club ride, a hard interval session or several hours on the gravel bike, fluid, energy and protein need to be returned to the system. How much you need depends, among other things, on the length of the ride, the intensity, the weather, what you ate along the way, and when you need to cycle again.

That is why there is not one recovery routine that suits every bike ride.

The best recovery is not the one with the most products. It is the one that matches the ride you have just done – and the next one you want to be ready for.

Recovery starts on the bike

Cycling differs from many other forms of exercise because you can often eat and drink along the way. On a long road ride, you can bring bottles, gels, energy products and real food. This means that your effort on the bike has a major impact on the deficit you are left with afterwards.

If you ride for four hours on an almost empty tank, the task after the ride becomes correspondingly bigger. A recovery drink can be a good start, but on its own it cannot make up for several hours of missing energy and fluid.

The more recent cycling-specific literature emphasizes precisely that energy and carbohydrate should be adapted to the discipline, the training and the specific load. A short ride on the indoor trainer and a long day on the road do not place the same demands on the body.[1]

The first question after the ride should therefore be:

How large a deficit have I likely created – and how quickly do I need to perform again?

Not all bike rides require the same effort afterwards

It can be tempting to turn recovery into a fixed formula: one shake, one shot and then on with the day. But the need after 45 easy minutes is different from after a sportive, a hard round of VO2 intervals or five hours into a headwind.

It is especially the time until the next hard effort that changes the equation. If you are not cycling again for two days, you have plenty of time to meet your needs through normal meals. If you need to be back on the bike the next morning, the first hours after the ride become more important.[3]

Fluid: The airflow can deceive you

On the bike, you do not always notice sweat in the same way as during a run. The airflow cools you down, and the sweat can evaporate before you even think about it. That does not necessarily mean that fluid loss is small.

On the indoor trainer, the problem is often the opposite. Without proper ventilation, even a relatively short session can end with a small lake on the floor.

How much you lose depends, among other things, on your size, power output, temperature, clothing and individual sweat rate. That is why one fixed recommendation in number of bottles rarely makes sense.[4]

If you want a better picture of your fluid loss, you can weigh yourself before and after a typical ride under roughly similar conditions. A loss of one kilo roughly corresponds to around one liter of net fluid loss. If you drank along the way, that amount must be added if you want to estimate your total sweat loss.

If you have plenty of time until your next training session, water and normal meals will often be sufficient. With greater fluid loss and a short recovery time, around 1.5 liters of fluid per kilo of body weight lost is recommended for rapid and more complete rehydration, preferably spread over time and together with salt from drink or food.[4]

So you do not need to pour it all down in the driveway before the bike has been washed. Start by drinking, and continue over the next few hours.

Carbohydrate: The most important thing after long and hard rides

Muscles store carbohydrate as glycogen, and it is an important energy source when intensity increases. Long rides, lots of climbing and hard intervals can therefore leave a noticeable gap in your energy stores.

If you need to be ready for another demanding training session within the next 24 hours, professional guidelines recommend around 1.0–1.2 grams of carbohydrate per kilo of body weight per hour in the first four hours after very demanding training.[3]

For a rider weighing 70 kilos, that corresponds to 70–84 grams of carbohydrate per hour. It is not necessary after every bike ride, but the number shows how large the need can be after a long or hard day when the next effort is close.

PurePower Recovery Mango & Orange contributes 22 grams of carbohydrate and 12 grams of protein in total per serving and is mixed with 500 ml of water or milk.[5] After a hard session, it can therefore be an easy start to recovery. After four hours on the road or an exhausting race day, you will normally also need a meal and possibly several carbohydrate sources.

That is not a weakness of the product. It is simply the difference between a supplement and a full meal.

Protein: Also relevant even if you have not been to the gym

Cycling is often associated mostly with watts, heart rate and carbohydrate. But the muscles have still been working, and protein is part of the body’s ongoing maintenance and adaptation after training.

If you have several training sessions each week – or perhaps two sessions on the same day – it becomes more important to hit an appropriate total protein intake across the whole day. It is not only about what you get immediately after the ride.

As a practical starting point, PurePower recommends 1.6 grams of protein per kilo of body weight per day for active cyclists. This is within the general recommendation of 1.4–2.0 g/kg/day for training adults.[10] The more recent cycling-specific literature states 1.6–2.1 g/kg/day as appropriate for most serious riders, with the higher end during particularly demanding training periods or during weight loss.[1]

For the recreational cyclist who trains regularly, 1.6 g/kg is a strong and realistic starting point. For the rider with a very high training volume, several hard days in a row or an energy deficit, it is at the low end, and the need may be higher.1

This does not mean that every extra session automatically requires an extra shake. First, make sure to distribute protein across the day’s meals. An intake of 20–40 grams of high-quality protein at a time is often used as a practical serving range.3

In the Recovery Routine Pack, there are two different ways to get protein.

The Recovery powder is suitable on days when you want carbohydrate, protein and half a liter of fluid. BLG Whey Shot is better suited if you primarily need protein, do not feel like a large drink or simply want something compact. One shot provides 20 grams of whey protein in 100 ml, 81 kcal and 0 grams of fat.[6]

For a rider weighing 70 kilos, 1.6 g/kg corresponds to 112 grams of protein per day. A BLG shot contributes around 18 percent of that daily target. It is an easy part of the equation – not the whole equation.

After a long ride, the BLG shot also cannot stand alone as complete recovery, because it does not provide the necessary amount of carbohydrate or fluid. But if those parts are covered by food and drink, it is a simple way to get protein.

Is there a magic recovery window?

It makes sense to get started relatively early after a hard session, especially if you have a low appetite or need to train again the same day or the next morning. But there is no gate that closes exactly 30 minutes after you have pressed stop on the bike computer.

With a short recovery time, an early and planned intake of especially carbohydrate is relevant. If, on the other hand, you ate well before and during the ride, have the next day off and will have a normal meal shortly, the situation is less urgent.[3]

A useful rule is therefore:

The longer and harder the ride – and the shorter the time until the next session – the more important the first hours become.

Creatine is not only for people with a barbell

Creatine is associated with strength training, but cycling also includes short and intensive efforts. This applies, among other things, to sprints, attacks, steep climbs, VO2 intervals, track cycling and strength training alongside the bike.

Creatine does not work like caffeine or an acute boost before today’s ride. The purpose is to increase and then maintain the muscles’ creatine stores. If you take 3–5 grams daily without a loading phase, it typically takes around four weeks to approach saturation level.[12]

That is why it makes sense to take creatine every day – also on rest days and easy cycling days. PurePower Creatine Neutral recommends 3 grams per day. Timing is less important than consistency, so it can advantageously be linked to a fixed meal or the daily recovery routine.7

Creatine does not refill glycogen stores and does not replace either fluid or protein after a long ride. It makes the most sense for riders whose training includes sprints, attacks, hill intervals, track cycling or strength.

The cycling-specific UCI review places creatine among the few performance supplements with a solid evidence base, but also emphasizes that its use should suit the discipline and the individual rider’s needs.[2]

Creatine can also increase body weight through more fluid in the body. If every gram on the climbs plays a major role in your plan, you should test it in training and assess the overall effect rather than starting just before the season’s most important race.2

Collagen Shot: A daily routine, not acute first aid

Collagen Shot is not intended as carbohydrate, protein for muscle recovery or rehydration after a ride. It is a daily collagen supplement in a format that is easy to make into a regular habit.

One shot contains, among other things, 15 grams of bovine collagen peptides, 30 mg hyaluronic acid, 5 µg vitamin D and 1.4 mg riboflavin.[8]

That does not mean that a shot can repair an injury or make a sore knee disappear. If you have persistent pain on the bike, you should have factors such as training load, position and the specific issue assessed rather than simply increasing your supplements.

Recovery Routine Pack as the cyclist’s toolbox

So you do not need to take everything every time you have cycled. On an easy day, regular food and drink are often enough, while creatine and collagen can sit in their own daily routines. On a hard day, the Recovery powder can be a practical start. And if your appetite has disappeared after a race or a brutal interval session, the BLG shot may be easier to get down than yet another large drink.

Four specific cycling days – four different solutions

The short, easy ride

If you have ridden an hour at an easy endurance pace and will eat a normal meal shortly afterwards, you rarely need a special recovery plan. Drink according to thirst, eat your meal, and continue any daily routines when it suits you.

Sweet spot or hard intervals

After a focused session on the indoor trainer or on the road, a combination of carbohydrate, protein and fluid can be practical. The Recovery powder brings all three parts together. If carbohydrate is already covered by a meal, but your appetite for protein is low, the BLG shot can be a more compact choice.

The long club ride

After three, four or five hours, recovery depends to a large extent on how well you have eaten and drunk along the way. Start with fluid, carbohydrate and protein, but do not count a single serving as the whole solution. Follow up with a meal, and keep drinking over the next few hours.

Race, training camp or several hard days in a row

Here, planning pays off. Start replenishment early, and scale the amounts to the rider’s size and load. A bundle can make it easy to have a fixed start ready, but the total need will typically be greater than what is in one serving.

The most important thing cannot be poured into a shaker

Products can make recovery easier, especially when you are tired, on the go or do not feel like a large meal right away. But they cannot compensate for too little energy on the bike, too little food for the rest of the day or too little sleep.

It may not be the most exciting conclusion, but it is the useful one: Use the products where they solve a specific problem. Not because the bike computer has registered an activity.

Optimal recovery after cycling starts by looking at the ride you have actually done.

After a short, easy ride, water and a normal meal may be enough. After intervals, a long ride or a bike race, carbohydrate, protein and fluid become more important. If you need to perform again quickly, you should start earlier and think more systematically.
